Ozempic Meal Plan: What to Eat Week by Week

A good Ozempic meal plan is simple: small, protein-first meals, plenty of fluids, gentle foods in the first weeks, and more variety as your appetite settles. The same plan works for Wegovy and other semaglutide medication, and for tirzepatide (Mounjaro and Zepbound). Here is how to build it week by week.

The three rules behind every GLP-1 meal plan
Protein first. Start each meal with the protein on your plate.
Small and slow. You will feel full sooner than before, so eat smaller portions at a calm pace.
Fluids all day. Sip water, tea or broth through the day, not just at meals.
Week 1: keep it gentle
The first week on a new medication is about learning how your body responds. Your appetite may drop quickly and your stomach may feel unpredictable. Keep food simple, soft and easy to eat, and do not worry about doing it perfectly.

Writing down what felt good and what did not is the fastest way to build a plan that fits you. A simple tracker or journal makes that easy.
Week 2: add structure
By week two many people find a rhythm. Plan three small meals and one or two protein snacks, so you hit your protein even when your appetite is low.
Prep a protein for the next day, like boiled eggs or baked chicken.
Keep a go-to snack in your bag: yogurt, a protein shake or cheese and crackers.
Introduce cooked vegetables and a little fiber, with water.
Weeks 3 and 4: build variety
Now you can widen the menu. Keep the same rules, but add more colors and textures.
Rotate proteins: fish, poultry, eggs, tofu, lean beef, legumes.
Add fiber slowly: oats, berries, chia seeds, lentils, pears.
Try one new recipe per week, and keep the ones that sit well.

Month 2 and beyond: find your rhythm
After the first month you probably know your portions, your best meal times and your favorite foods. The aim now is consistency. Keep protein in every meal, keep drinking fluids, and rotate your recipes so you do not get bored. Produce: bananas, berries, zucchini, carrots, spinach, avocado
Comfort stash: applesauce, plain crackers, ginger or peppermint tea
Common mistakes to avoid
Skipping meals completely. Small, regular meals protect your protein intake.
Not enough protein. When appetite is low, protein is the first thing to slip.
Eating too fast. Slow eating helps you notice fullness before it turns uncomfortable.
Forgetting fluids. Dehydration makes everything feel worse.
Feeling guilty. One heavy meal or a skipped day is not failure. Just return to the basics at the next meal.
What if my appetite is almost gone?
Eat small amounts on a loose schedule, choose protein-rich foods, and sip fluids. If you can barely eat for several days, or you feel unwell, contact your care team.
